There's a moment just before it starts — the line, the whistle, the first bar of music — when your heart is pounding, your hands are cold, your breath has gone high and shallow, and your stomach has relocated somewhere near your throat. Most of us have one word for all of it: nerves. And we read it as a fault — proof that we're not ready, not calm, not built for this.
The research tells a more interesting story. That surge isn't a malfunction; it's a mobilisation. And how you read it may matter more than the fact that it's there.
Arousal is fuel, not a fault
What you're feeling has a plain name in psychology: physiological arousal. Your sympathetic nervous system is doing its job — releasing adrenaline, sending blood and oxygen to your muscles, sharpening your senses, narrowing your focus. It's the same system that makes you faster, stronger and more alert. The machinery of "nerves" and the machinery of readiness are, quite literally, the same machinery.
For a long time the textbook picture was the inverted-U — the century-old Yerkes–Dodson idea that a little arousal helps but past some tipping point performance falls off a cliff. It's a useful cartoon, and like most cartoons it's too simple. Yuri Hanin's work on Individual Zones of Optimal Functioning, developed over decades with elite athletes, makes the sharper point: there is no universal "right" amount of arousal. Some people produce their best keyed-up and buzzing; others need to be almost flat. Push a naturally high-energy performer to be calm and you can drag them out of their best zone. The skill was never to eliminate arousal — it's to learn your zone and recognise when you're in it.
Same body, two stories: challenge vs threat
Here's where it gets genuinely useful. Researchers who study performance under pressure — in the sport world, through the Theory of Challenge and Threat States in Athletes — distinguish two states that feel similar from the outside but behave very differently underneath.
You tip into a challenge state when, roughly, you sense you have the resources to meet what's in front of you. You tip into a threat state when the demands feel bigger than what you can bring. Remarkably, the underlying arousal can look almost identical — but the two produce measurably different physiology. A challenge state is associated with a more efficient cardiovascular pattern (the blood vessels dilate, blood flows more freely) and is more conducive to performing well; a threat state is linked to a tighter, less efficient response and tends to drag performance down. What tips you one way or the other is largely appraisal: your sense of self-efficacy, of control, and of what's actually at stake.
Which means the decisive question in the moment before isn't "how do I feel?" It's "what am I telling myself this feeling means?"
You don't need to feel calm to perform. You need to feel ready — and from the inside, ready and nervous can be almost impossible to tell apart.
The reappraisal research
This is where a body of work on reappraisal comes in, and it's some of the most practical psychology going.
In a well-known set of experiments by Alison Wood Brooks, people facing nerve-wracking tasks — singing karaoke in front of others, public speaking, a difficult maths test — were prompted to tell themselves one of two things beforehand: "I am calm," or "I am excited." The ones who reframed their nerves as excitement consistently felt more excited, approached the task as an opportunity rather than a threat, and performed better. The physiology hadn't changed. The label had. (Tellingly, when asked, the overwhelming majority of people assume the opposite — that trying to calm down is the smart move.)
It fits a wider pattern. Jeremy Jamieson's research on arousal reappraisal has shown that simply teaching people that a racing heart and quick breath are the body mobilising resources to help them — not a sign they're about to fail — can lower their sense of threat, produce more adaptive stress responses, and improve performance under real pressure, in settings as ordinary as a college exam. None of this is positive thinking, and none of it is pretending. It's relabelling an ambiguous signal with a more accurate name. The energy is real either way; you're choosing the more useful — and, as it happens, more truthful — interpretation of it.
Why the wrong label is so costly
When arousal gets read as a warning, two things follow. Your attention turns inward to monitor the threat — scanning your body, tracking every thump of your heart — which is precisely the wrong place for it. And the feeling amplifies: now you're nervous about being nervous. It's a tidy little spiral, and it's the actual mechanism behind most "I choked" stories. The problem is rarely the arousal itself. It's the story wrapped around it, and where that story sends your attention.
What to do with it
A few practices that fall straight out of the research:
- Name it. Matthew Lieberman's work on "affect labelling" suggests that simply putting a feeling into words — "this is adrenaline; my body's getting ready" — can take some of the heat out of it. Naming isn't wallowing; it's closer to the opposite.
- Relabel it as readiness. Reach for "I'm up for this," or literally "I'm excited," rather than fighting for a calm that isn't coming. You're aiming for your optimal zone, not for zero.
- Point your attention outward. Gabriele Wulf's research on focus of attention is strikingly consistent: focusing on the external effect of a movement — the target, the rhythm, the line you want to take — tends to beat focusing internally on your own body. Nerves drag focus inward; deliberately send it back out to the first concrete thing you have to do.
- Decide in advance. Peter Gollwitzer's work on implementation intentions — simple "if X, then I'll do Y" plans — shows how much more reliably a response fires when you've pre-loaded it. "When I feel my heart go on the start line, I'll name it and look at my first mark" is a plan. "Try to stay calm" is a wish.
Rehearse it on the page
None of this is easy to invent live, in the three seconds you actually have. It's far easier if you've done the thinking in advance, in the calm — which is exactly what a page is for. Write down what your nerves reliably feel like, the more accurate label you want to reach for, and the one external thing you'll put your attention on first. (There's a long line of research, going back to James Pennebaker's work on expressive writing, suggesting that putting a difficult experience into words has a way of cutting it down to a workable size.)
A last honest caveat: this isn't a switch, and it isn't a trick. Reappraisal is a skill, it works in tendencies rather than guarantees, and your optimal zone is yours alone to map. But the direction of travel in the research is clear enough to be worth trusting. The goal was never to feel nothing — feeling nothing would just mean you'd stopped caring. It's to stand on the line with your engine running, recognise the feeling for exactly what it is, and go.
